Why we
program it this way

Every call the Prescriptor makes has a reason under it. This is the short version of the research — plain language, with the sources so you can go as deep as you like. No hand-waving: if we ask you to do something, here's why it works.

01 Readiness & adding volume
What lets you do more isn't how long you've trained — it's what you've recently, consistently done.

Sports science measures this with the acute:chronic workload ratio. Your "chronic load" is roughly your rolling four-week average of training; your "acute load" is this week. When this week's load sits inside 0.8–1.3× your recent average, injury risk is lowest; push past 1.5× and you're in the danger zone. Crucially, a high chronic load is protective — the athlete who's built up consistent volume can absorb hard weeks that would break someone who jumped there overnight. The rule that falls out of it: keep weekly jumps under about 10%. One study found 40% of injuries were tied to load spikes over 10% week-on-week.

What it means for youThe tool asks what you've held, not how long you've been a member, because "calendar experience alone means little; what matters is demonstrated recent capacity." If you've steadily done 5 a week, you've earned the 6th. If you've done 3 and want 6, we build you there — that jump is the injury, not the training.
02 Two-a-days
A second session a day works — but only spaced, differentiated, and when your recent load can carry it.

The research is specific. Separate a strength and an endurance session by about 6 hours and you preserve strength and speed; stretch toward 24 hours and you protect aerobic gains best. Do them back-to-back with no rest and you gain the least strength of any group. If they must share a window, strength goes first — going endurance-first blunts the lifting. And the deciding factor isn't seniority: reviews find "training status alone does not seem to be a decisive factor" — it's recovery time and total weekly load that govern whether doubles help or hurt.

What it means for youDoubles aren't a reward for being a veteran — they're a tool for when your weekly volume genuinely won't fit in single sessions and your recent load can absorb the extra. That's why the tool gates them on what you've held (not your join date), plus honest recovery, and always as one quality + one easier session, hours apart. Why "6 singles first"? It's a plain, safe proxy for that recent load, not a magic number: nobody needs a 7th hard day, so anything past a full, consistent week of ~6 comes as a second session on a day — and by the time you're genuinely holding 6, adding one isn't the >10% jump that the readiness rule warns about. Held honestly, that full week is the training bank a second session draws on.
03 Why an uncoached mix stalls
Training hard things that fight each other, uncoordinated, is worse than doing less — well-ordered.

This is the interference effect. When endurance and strength work land on top of each other without coordination, the endurance signal blunts the strength and — especially — the power adaptation (the largest hit lands on power). The damage isn't the individual sessions; it's the lack of coordination between them. A coached spine sequences hard and easy, strength and engine, so they build instead of cancel. A handful of coached classes plus mostly open-gym work on an outside program is exactly the uncoordinated case the research warns about — two programs that don't know about each other, competing for the same recovery.

What it means for youCherry-picking a couple of classes and doing the rest to an external plan isn't "extra" — it's the interference we exist to remove. The single biggest change most stalled members can make is to put their volume back on the coached spine and let open gym be accessory to it, not the main course.
04 What actually wins HYROX
HYROX is won on the run and the compromised-running stations — not on maximal strength.

The released race data is clear: running is roughly half the total race time and the single biggest determinant of finishing position. After the run, the stations that separate people most are the ones that punish a tired engine and local muscular endurance — burpee broad jumps, lunges, wall balls and the transitions — not raw strength. The sleds matter, but they're only moderately decisive. So HYROX rewards an aerobic engine, running that holds up under fatigue, local muscular endurance and relative strength — which is why the interference cost for a HYROX racer is low: almost everything it asks for layers happily with CrossFit.

What it means for youThe tool tilts a HYROX target toward engine and hybrid work, not a max-strength block. "Leaning out" turns green next to a race because power-to-weight matters; a big strength push turns amber because it competes for the running build.

05 Why extras are phased
A coached add-on that's fitted to the block builds you; the same work bolted on blindly interferes.

Good programming periodises — it emphasises different qualities in different blocks so they don't all compete at once, and it keeps most training genuinely easy so the hard work lands (the well-supported polarised / 80:20 model). An add-on isn't "extra programming that interferes" when it's coached, phase-fitted and dose-managed — it's part of one coordinated plan. A strength add-on in a strength block is on-theme; the same block in a race-sharpening phase becomes a lighter maintenance dose, not a competing stimulus. The difference between "interference" and "add-on" is entirely whether it's coordinated.

What it means for youThat's why some add-ons show "in season" and others "maintenance" or "opens later." We're not gatekeeping — we're keeping the whole plan pulling one way.
06 Stacking an add-on
A strength or skill add-on stacks onto your week when it's short, ordered right, and inside the load you've earned — not when it's a second full workout you haven't.

There are two different ways to add work, and they cost you different amounts. A tack-on — a class plus a short (~15–25 min) focused strength or skill piece in the same visit — is concurrent training inside one session. The research is reassuring here: when the strength/quality piece is prioritised (done while you're fresh, or with the harder endurance work separated out), the interference effect lands hardest on power and least on maximal strength and muscle — so a short accessory tacked onto a class doesn't carry a second recovery cost the way a whole second workout does. That's why a load-adding add-on folds into a class day rather than becoming an extra session, until you've earned a true second session (see two-a-days).

But it's still real added load. Bolting a full strength program on top of, say, six CrossFit days is exactly the acute:chronic question again — it only builds you if your recent volume can absorb it, if one quality is clearly leading (you can't develop max strength and a race engine and physique all at once — the power adaptation is the first thing to go), and if the strength work is ordered ahead of the conditioning it shares a day with. Pile two load-adding programs on at once and you're past what most people recover from — which is why the tool leads with one and layers skills and services (which add no recovery cost) on top.

What it means for youThat's why a strength or running add-on reads "folds into a class day" instead of "extra session," why the tool keeps one thing developing and holds the rest at maintenance, and why it won't stack a second load-adding program before your base can carry it. Short, ordered, and one-thing-led is the version that works; a second full program bolted on blindly is the interference we remove.
07 Consistency beats variety
Turning up regularly to a coherent plan out-performs chasing novelty and volume.

The frequency research shows that, once weekly work is matched, results track total coordinated volume and consistency far more than clever variety. More different things is not more progress — it's usually more interference and more junk fatigue. The members who improve fastest aren't the ones doing the most different sessions; they're the ones with the highest consistent attendance on a plan that fits together.

There is a floor, though. Two sessions a week, done hard, genuinely builds one thing — the minimum-effective-dose work shows 2×/week at real intensity drives meaningful strength and muscle for a single quality. What it can't do is build the broad picture a CrossFit or HYROX athlete needs — strength and engine and skill — or develop an aerobic base, both of which need more frequency. So two a week is a real start that holds the habit and one hard quality; it isn't a "dialled-in" week for a multi-quality goal, and the tool scores it honestly as a starter dose, not a failure.

What it means for youThe tool's whole job is to hand you the smallest coherent week that hits your goals, and then tell you what you can safely skip — because "do more, different, harder" is the instinct that stalls people. It also won't flatter a 2-day week into looking like a 5-day athlete's — two is where you start, not where broad fitness is won.
08 Coached beats going it alone
In-person coaching beats online coaching beats going it alone — for strength, and above all for sticking with it.

A 2025 randomized trial put the three head-to-head over 10 weeks: in-person supervised, app/online-coached, and self-guided. In-person won clearly — squat 1RM +26.6 kg vs +19.2 (online) and +19.4 (self-guided), meaningful fat-free-mass gains only in the supervised group, and the best adherence by a distance: 88% vs 81% vs 52%. A meta-analysis of 12 earlier RCTs agrees on direction — supervision gives a small-to-moderate strength edge (ES ~0.40) — and Mazzetti (2000) pinned the mechanism: supervised lifters choose heavier loads and train at higher intensity. The single biggest lever, though, is adherence: coached, timetabled, in-a-room training gets people to turn up and push, week after week — which is what actually compounds.

Three things hide under the word “coaching” — and the research treats them differently, so it’s worth pulling them apart before anyone claims “my remote coach is the same.” (1) In-person coaching corrects the rep as it happens, cues hands-on, and picks load and stopping-point in the moment — that’s the +26.6 kg / 88% arm. (2) Structured remote coaching — the actual online arm of the trial — is programmed training plus scheduled check-ins, video review and an accountability rhythm; that whole package earned the ~80% result (+19.2 kg, 81% adherence). (3) “A few videos and call it the same” is only the thinnest slice of (2): the feedback clip, stripped of the programming and the check-in cadence that earned the number — so borrowing the 80% figure for occasional clip-review is quietly claiming a service the study never tested. On the video mechanism itself the evidence is fair, not one-sided: video feedback genuinely teaches technique (novices improved their snatch on peer/online video review), and concurrent, real-time feedback helps most while a lift is still being learned — the weakness of async isn’t that video is bad, it’s the lag: a week of uncorrected reps between clips grooves the error. Delayed, spaced feedback can be fine for retaining a skill you already own — but only if the athlete reliably knows when they’ve slipped, which async doesn’t guarantee for a developing lifter.

What it means for youThe order is consistent: coached in the room > structured remote coaching > an occasional-video coach > freelancing on your own. That's why the tool makes coached classes the spine, treats a self-run gym plan as a step down, and an outside program as further down again. Honest caveats, because the science earns trust by admitting them: the supervision edge is real but small-to-moderate for strength and close to negligible for pure muscle growth — there, total volume and honest intensity drive the result, coached or not. And a switched-on, experienced lifter with a well-built program can absolutely do well on a remote coach — the 80% figure is compelling and we don’t pretend otherwise. The sharper point isn’t remote-vs-nothing, it’s the like-for-like: 6 coached classes vs 3 coached + 3 remote-coached. Even a flawless remote coach still can’t see your classes, so those 3 sessions land uncoordinated on top of the fatigue class already made — you keep ~80% of the coaching quality and add the interference. The counter to “my video coach is basically the same” was never “video is worse” — it’s that video quality was never the issue; the coach is programming blind to two-thirds of your week.
09 Why everyone needs an engine
An aerobic base isn't just for racers — it's the foundation that lets you recover, train often, and stay healthy.

Conditioning is easy to treat as one lane among three; physiologically it's closer to the floor the others stand on. Your aerobic system is what refuels you between hard efforts — it drives the recovery of your fast, powerful energy systems within a session and between sessions, so a fitter engine means you can do more quality work and bounce back faster (Tomlin & Wenger's review is the classic on this). That's why a strength-first athlete who lets conditioning fall to zero doesn't just miss "cardio" — they cap how hard and how often they can lift. And at the health end, cardiorespiratory fitness is one of the strongest predictors of living longer: in a study of 122,000 people, higher fitness tracked with steeply lower mortality, with no observed ceiling to the benefit. So the tool holds a minimum engine dose for everyone, and flags a plan that's quietly dropped it.

What it means for youEven on a strength or muscle block, the tool won't let your engine go to zero, and it'll say so plainly if your mix is all barbell and no base. That one aerobic session isn't a distraction from your goal — it's what makes the rest of the work recoverable and keeps you training for decades, not months.
10 Which goals stack, which compete
Goals conflict by direction, not by number — two that pull the same way stack; only opposites fight.

"Too many goals" is the wrong worry. What matters is the direction each one pulls. Two endurance goals — say a HYROX and a 5k — train the same aerobic system, so they're additive, not competing; chasing both is really chasing one. The genuine clash is the strength/power vs endurance axis (the interference effect, §03): try to develop a big lift and a race engine at once and each blunts the other, power worst of all. The second real axis is nutrition — you can't maximally build (a surplus) and cut (a deficit) at the same time once you're trained. So three aligned goals sit together happily; two opposing ones don't.

Leaning out next to a race is a good example of a non-conflict: a modest deficit improves power-to-weight for anything you carry over a distance, so it helps a HYROX or a run. The only caveat is depth. Push the deficit too far and you cross into low energy availability (RED-S) — where under-fuelling stops being a body-comp tool and starts degrading performance, recovery and adaptation, worst in the run-in to a race. Keep the cut modest, or finish it before the race block.

What it means for youThe tool counts directions, not goals. HYROX + a far-off 5k + leaning out reads as one coherent, compatible block — no penalty. But a strength PR and an engine PR, or building and cutting, flag as pulling opposite ways, because they genuinely do. Pick a direction to lead; aligned extras ride along.
11 Why one focus wins
Point a block at one clear quality and it improves fastest — that's specificity, and it's why we periodise.

Training is specific: you adapt to almost exactly the stimulus you give the body (the SAID principle — Specific Adaptation to Imposed Demands). Concentrate a block on one thing — just your CrossFit, just the engine for a HYROX, just the barbell — and that quality moves fastest, because the whole week pulls one way and nothing competes for recovery. Try to develop everything at once and each gets a diluted, mutually-interfering dose (the interference effect, §03). This is the case for block periodisation: reviews of concentrating training on a minimal number of targets per block find it produces superior, more predictable gains than spreading effort thin — especially for trained athletes who've stopped responding to a bit of everything. That's exactly why we periodise the annual program: each block leads with one focus, developed hard, then hands off to the next — so across a year you build everything, but never by chasing it all in the same six weeks.

What it means for youThat's why the tool rewards a single clear focus so heavily — it's one of the two biggest levers on the score, alongside coordination — and why an add-on that matches the current block scores well while an out-of-phase one competes. Your best single move most blocks is to pick the one thing that matters now and let the rest hold at maintenance; the calendar brings the others round.
12 Easy has to be easy — Zone 2, junk miles & running
Your easy sessions have to be genuinely easy — a hard metcon can't replace them, and a pile of medium runs actively holds you back.

The aerobic base — the mitochondria, capillaries and fat-burning machinery that let you recover and keep training — is built at low intensity: Zone 2, below your first lactate threshold, a conversational pace you could hold an hour (the talk test — full sentences, nasal breathing). The trap in the middle is the grey zone: moderate-hard work that's too hard to build the base and recover, too easy to drive top-end fitness. It just banks fatigue — junk miles. A mixed-modal chipper can't be Zone 2 even taken easy, because switching movements and heavy bits spike your heart rate out of the steady state Zone 2 needs — so classes build the sharp end, not the base. The case for going to the extremes — mostly genuinely easy, a little genuinely hard — over living in the middle is the polarised model (~80/20), which beats grey-zone-heavy training for endurance in trained athletes. And running is specific: erg and bike maintain the central engine but don't clearly transfer to running performance — you have to run to run fast, with a weekly easy long run as the backbone.

What it means for youThe tool insists on one genuinely easy Zone 2 session as a floor, warns when you're piling on moderate "junk" runs, and tells a run or HYROX athlete their engine work has to be running, not the rower. The easy session isn't soft — it's the thing that makes all your hard work pay off, which is exactly why the people who skip it plateau.
13 Peaking for a race — the taper
You peak by cutting volume, not intensity — a proper taper hands you 2–3% you've already earned.

In the last week or two before a race the evidence is unusually precise. Reduce training volume by ~40–60%, but keep the intensity (race-pace work) and keep how often you train — cutting intensity is what actually loses fitness, not cutting volume. The optimal taper is about 8–14 days, and it works best when it follows an overload push (train hard, then unload). Done right it improves performance by roughly 2–3%. Two things people get wrong: they grind hard right into race day — no taper, so they forfeit the gain — or they drop qualities entirely. But strength holds on a single maintenance session, so you keep one, you don't delete it. And you strip the non-specific work — general CrossFit before a HYROX, say — because in a peak, anything that isn't the race is just fatigue you'll carry to the start line.

What it means for youWith a race this block, the tool leads with your race engine, holds a single station-strength session rather than dropping it, strips the general work, and tells you to taper the final 10–14 days on volume while keeping the intensity. Grinding to the line is the classic self-coached mistake — the taper is free speed you've already paid for in training.
